You’ve probably already had this night

You grab an energy drink at 5 because you’re fading and you’ve still got hours to go. It works. You get through it, you feel fine, you go to bed at midnight — and then you’re just awake. Not stressed, not thinking about anything. Awake.

So you blame the workload, or your phone, or you decide you’re bad at sleeping. You’re not. That drink is still working at 1 AM. The cost is real and invisible at the same time, which is why nobody ever traces it back to 5 PM. The students in the study didn’t — their sleep ran more than an hour short and they’d have told you it was fine.

The fix isn’t giving it up. It’s moving it

Caffeine has a half-life of about five hours, so the question isn’t how much — it’s how late. Work back from when you want to be asleep and you get a cutoff time. For most people that’s earlier in the afternoon than it feels like it should be.

Drake C, Roehrs T, Shambroom J, Roth T. Caffeine effects on sleep taken 0, 3, or 6 hours before going to bed. Journal of Clinical Sleep Medicine, 2013;9(11):1195–1200. Randomized, placebo-controlled crossover, 12 adults: 400 mg six hours before bed cut objectively measured sleep by more than an hour, and participants didn’t notice.

Dose and timing both matter

Gardiner C, et al. Dose and timing effects of caffeine on subsequent sleep. Sleep, 2025. A 400 mg dose disrupts sleep within 12 hours; a 100 mg dose is fine up to 4 hours before bed — so a small early coffee is low-risk, the big afternoon dose is not.
